What Is a Calorie Deficit?
A calorie deficit occurs when your body uses more energy than you consume through food and drinks. Your body still needs energy to maintain essential functions such as breathing, circulation, digestion, temperature regulation, movement, and tissue repair. When your calorie intake remains below your total energy expenditure over time, your body must draw on stored energy, including body fat. A calorie deficit is the central requirement for weight loss, but a larger deficit is not always better. An aggressive reduction can increase hunger, fatigue, irritability, nutrient deficiencies, workout performance problems, and the risk of losing lean muscle. A moderate deficit is generally easier to maintain and allows you to continue eating enough protein, fiber, vitamins, minerals, and healthy fats.
Step 1: Estimate Your Basal Metabolic Rate
Your basal metabolic rate, or BMR, estimates how many calories your body would use in a day if you remained at complete rest. It represents the energy required to support basic physiological functions. One commonly used method is the Mifflin-St Jeor equation. For men, the formula is: BMR = 10 × weight in kilograms + 6.25 × height in centimeters − 5 × age in years + 5. For women, the formula is: BMR = 10 × weight in kilograms + 6.25 × height in centimeters − 5 × age in years − 161. These equations provide estimates rather than exact measurements because metabolism is also affected by genetics, body composition, hormones, health status, sleep, and previous dieting history. For example, a 30-year-old woman who weighs 70 kilograms and is 165 centimeters tall would have an estimated BMR of approximately 1,420 calories per day. This is not her weight-loss target. It is only the starting point used to estimate her total daily energy needs.
Use your current body weight when estimating BMR. Recalculate after losing approximately 5% to 10% of your starting weight because your daily energy requirements may gradually decrease.
Step 2: Calculate Your Total Daily Energy Expenditure
Total daily energy expenditure, commonly called TDEE, is the approximate number of calories you use during an average day. It includes your BMR, planned exercise, daily movement, digestion, household tasks, work activities, and other forms of physical activity. A practical way to estimate TDEE is to multiply your BMR by an activity factor. Use approximately 1.2 if you are mostly sedentary, 1.375 if you exercise lightly one to three days per week, 1.55 if you train moderately three to five days per week, 1.725 if you perform demanding exercise most days, and 1.9 only if you have an exceptionally active lifestyle or physically demanding occupation. If the example individual has a BMR of 1,420 calories and exercises moderately, the calculation would be 1,420 × 1.55, producing an estimated TDEE of about 2,200 calories per day. Because activity factors are broad estimates, actual maintenance calories should be confirmed by monitoring body-weight trends for several weeks.
Choose the Most Realistic Activity Level
- Sedentary: mostly seated work with little structured exercise
- Lightly active: light exercise or recreational movement one to three days per week
- Moderately active: purposeful training approximately three to five days per week
- Very active: challenging exercise most days plus an active lifestyle
- Extra active: intense daily training, multiple sessions, or a highly physical occupation
- Avoid selecting a higher level based on your planned activity rather than your current routine
Step 3: Create a Sustainable Calorie Deficit
Once you have estimated your TDEE, subtract a moderate number of calories to establish your initial target. Many adults begin with a deficit of approximately 250 to 500 calories per day or around 10% to 20% below estimated maintenance needs. A person with a TDEE of 2,200 calories might therefore begin around 1,750 to 1,950 calories per day. The appropriate deficit depends on body size, activity level, training goals, appetite, medical history, and the amount of weight someone intends to lose. People who are already relatively lean generally benefit from a smaller deficit, while people with a higher starting body weight may sometimes tolerate a larger absolute deficit under appropriate professional guidance. Your target should leave enough energy for normal daily functioning, resistance training, recovery, and nutritionally balanced meals. Regularly feeling dizzy, unusually weak, extremely hungry, or unable to complete normal activities can indicate that your intake is too low or that another health issue requires attention.
Do not use an aggressive calorie deficit during pregnancy, breastfeeding, adolescence, recovery from an eating disorder, or while managing a medical condition without guidance from a qualified healthcare professional.
How to Protect Muscle While Losing Fat
Weight loss can include fat, water, glycogen, and lean tissue. To encourage fat loss while preserving muscle, combine a moderate calorie deficit with sufficient protein and progressive resistance training. Protein supports muscle repair and can improve fullness, while strength training signals your body to retain muscle tissue. A useful protein range for many active adults attempting fat loss is approximately 1.2 to 1.6 grams per kilogram of body weight per day. Some resistance-trained individuals may benefit from a higher intake depending on their body composition and training volume. Spread protein across several meals using foods such as fish, eggs, poultry, lean meat, dairy products, tofu, tempeh, beans, lentils, and other protein-rich choices. Sleep and recovery are equally important. Inadequate sleep can increase hunger, reduce training quality, and make dietary decisions more difficult. Aim for a routine that supports consistent sleep, manageable stress, regular movement, and at least two resistance-training sessions per week.
Track Progress and Adjust Your Calorie Target
Daily scale weight naturally changes because of hydration, sodium, carbohydrate intake, bowel contents, menstrual-cycle changes, and recent exercise. Instead of reacting to a single measurement, weigh under similar conditions and compare weekly averages. Waist measurements, progress photos, clothing fit, strength, energy, and adherence can provide additional context. Follow your initial calorie target consistently for approximately two to four weeks before making a major adjustment. If your average weight is gradually decreasing and you feel physically well, continue with the same plan. If weight remains stable, first check tracking accuracy, portion sizes, cooking oils, drinks, snacks, weekend meals, and activity consistency. When adherence is strong but progress has stopped, reduce intake slightly, such as by 100 to 200 calories per day, or add a manageable amount of movement. Avoid repeatedly making large reductions because overly restrictive plans often lead to poor recovery, muscle loss, and rebound eating.
